Haven't been able to post as I have been teaching on a close protection course (which was physical in it's own right!!).
Todays session: 5 mins shuttle runs
Follow by: 20 kb swings 1 min heavy bag 1 min shuttle runs
Repeat above 5 times
Finish off with 5 mins shuttle runs

Using 16kg KB: 20 2 handed swings 20 slingshots (10 each way) 1 min walking Repeat.
Using 24kg KB: 10 snatches (5 each arm) 10 push press (5 each arm) 10 2 handed swings 20 cleans (10 each arm) 10 swings (right) 10 swings (left) 10 clean and press (5 each arm)
100 metre Farmers Walk (24kg KB in right hand) 100 metre Farmers Walk (24kg KB in left hand) 100 metre Waiters Walk (16kg KB in right hand) 100 metre Waiters Walk (16kg KBin left hand)

3 x 3 minute rounds of rope jumping.
3 x 3 minute rounds on the heavy bag.
Resisted punches using resistance bands.

Here it is:
Flat Bench 3 x10 Incline Flyes 3 x10 Shoulder press 3 x10 Upright Rows 3 x10 One arm bench row 3 x10 Squats 3 x12 Curls 3 x10 Tricep ext. 3 x10 Crunches 3 x25 Side bends 3 x12
It's basically an old York programme that I do once or twice a week. Still prefer using KBs but sometimes enjoy doing this workout.
Larger muscle groups use two 24kg dumbells. Smaller groups use two 15kg dumbells.

All with a 16kg KB and with 30 secs rest between.
20 x slingshots (10 each way) 10 x 1 arm swing (right) 10 x 1 arm swing (left) 20 x slingshots (10 each way) 10 x 1 arm snatches (right) 10 x 1 arm snatches (left) 10 x figure 8s
Decending pyramid from 12 reps to 4 reps using the 1 arm swing in alternate fashion (right, left, right, left etc.)
10 x figure 8s
Decending pyramids from 10 reps to 4 reps using 1 arm snatch in alternate fashion.
Rest and take on fluid (2 mins)
3 sets of 10 reps high pull/ swing combo. 3 sets of 10 reps one handed swing (right and left) 3 sets of 10 reps 2 handed swing
20 slingshots (10 each way)
Collapse in a heap!!

1 handed cleans 24kg KB 5 each arm

The following are a weighted walk followed by an unweighted wak of the same distance.
100 metre suitcase walk 24kg KB right. 100 metre suitcase walk 24kg KB left. 100 metre walk with KB in rack position 16kg KB right. 100 metre walk with KB in rack position 16kg KB left. 100 metre waiters walk 16kg KB right. 100 metre waiters walk 16kg KB left.
60 metre walk with KB in rack position 24kg KB right. 60 metre walk with KB in rack position 24kg KB left.
10 swings right. 10 swings left. 16kg KB.

Just about recovered from the bug I had. Lost nearly a stone (14lbs) in just over a week.
Light workout today to get back into things.
16kg KB.
10 swings right 10 swings left 5 shoulder press right 5 shoulder press left.
Repeat above 5 times.
100 metre walk with KB in racked position (right) Same as above with left hand.
100 metre waiters walk right. Same as above with left hand.
